How to Hack Squat: Form, Foot Placement and Muscles Worked

Quick answer: To hack squat, set your back and shoulders flat against the pad, put your feet shoulder-width in the middle of the platform, unlock the safeties, then lower under control until your knees reach roughly 90 degrees or deeper. Drive back up through your whole foot. The hack squat trains quads hardest, with glutes and hamstrings assisting.

The hack squat is the machine people either love or avoid completely, usually after one bad session where they went too deep with their feet in the wrong place.

It deserves better. The pad takes your torso out of the equation, so your quads get to be the thing that fails first instead of your lower back.

There is one catch, and it is not the technique. Nobody can tell you what they actually hack squat, because the number on the machine is not a real number.

What is a hack squat?

Two exercises share the name. The one most people mean is the machine hack squat: an angled sled on rails, with a shoulder pad, a back pad and a foot platform below you. You load plates on pins, unlock the handles, and squat.

The other is the barbell hack squat, which came first. It is a deadlift-style pull with the bar behind your legs, named after strongman George Hackenschmidt, who set a record lifting 187 pounds that way in 1901 according to BarBend. The rest of this guide covers the machine.

What muscles does the hack squat work?

Quads first, by a wide margin. The fixed rails and back pad remove every balance and stability demand, so almost all the work lands on the knee extensors.

Research backs the trade-off. Clark, Lambert and Hunter, writing in the Journal of Strength and Conditioning Research, compared trunk muscle activation in the back squat and hack squat at matched relative loads. Back squat activation was significantly greater across nearly every trunk muscle and phase, and the hack squat allowed a heavier one rep max precisely because the trunk was supported.

Glutes, adductors and hamstrings assist, by how much depending on foot position and depth. Your lower back does very little, which is the appeal on a day when it is already beaten up from deadlifts.

How do you do a hack squat with good form?

Set up before you unlock anything.

  1. Get your back flat to the pad. Shoulders under the pads, hips and lower back in contact, no arch gap. Space behind your lower back means the sled will drag your pelvis off the pad at the bottom.
  2. Feet shoulder-width, mid-platform. Toes turned out five to fifteen degrees, whole foot in contact.
  3. Press up and unlock. Straighten your legs, rotate the handles, and note where the stops sit before your first rep.
  4. Lower for two to three seconds. Knees track over your toes and travel forward. That is what the machine is for.
  5. Stop where your hips stay planted. For most people that is around 90 degrees of knee flexion or somewhat past it.
  6. Drive up through the full foot. Stop short of a hard lockout so tension stays on your quads.

Breathe every rep. In on the way down, out on the way up. Long breath-holds on a machine that pins you in place are how people finish a set seeing spots.

What foot placement should you use on a hack squat?

Foot position is the main dial, and it changes knee travel most. Feet low and close to your body means more forward knee travel and deeper knee flexion. Feet high and forward means less knee travel and more hip involvement.

Direct evidence on hack squat foot placement is thin. The closest good data comes from the leg press, where a systematic review of surface EMG studies in the International Journal of Environmental Research and Public Health found high foot placement produced higher gluteus maximus activity and low placement produced greater rectus femoris activity. The geometry carries over to a hack sled, so treat it as a guide rather than proof.

Start shoulder-width and mid-platform for a few weeks. Learn where your hips lift before you start chasing emphasis. If your knees complain on a low placement, move your feet up and forward, and treat that as the right setting rather than a downgrade. How deep should you hack squat?

Go as deep as you can while your hips and lower back stay flat on the pad. Once your pelvis tucks under and your lower back peels away, the load moves off your quads and onto your lumbar spine.

Depth is worth working for. A systematic review by Kassiano and colleagues in the Journal of Strength and Conditioning Research concluded that training at longer muscle lengths tends to grow the quadriceps better than short-range work.

Knee pain is a real limit, though. A study in the Journal of Orthopaedic and Sports Physical Therapy found that adding external load significantly increased patellofemoral joint stress at 45, 60, 75 and 90 degrees of knee flexion during the lowering phase. If your knees hurt, cut the load before you cut the range.

What are the most common hack squat mistakes?

Letting the hips roll off the pad at the bottom. The one fault that actually injures people. Film a set from the side and find the frame where your lower back lifts. That frame is your depth.

Feet too low and too far back. It feels like the quad-focused option, right up until your knees run out of ankle range with a loaded sled behind them.

Half reps with the plate tree loaded on. The hack squat has the leg press problem: big numbers, optional range. A quarter rep at 200kg impresses nobody who can see your knees.

Slamming into lockout. Full extension under a sled sends force through the knee joint rather than the muscle. Stop short.

Hack squat vs barbell squat vs leg press: which should you use?

They solve different problems, so the honest answer is usually two of them.

  • Barbell squat. Legs plus bracing, balance and upper back. The trunk demand is the feature, which is what the Clark study measured. See the how to squat guide for setup.
  • Hack squat. Quads with the torso removed, but ankle and knee still working through a big range. Closer to a squat than the leg press, and harder on the knees.

Neither machine is a downgrade. A meta-analysis in BMC Sports Science, Medicine and Rehabilitation covering 13 studies and 1,016 participants found no difference in hypertrophy between free-weight and machine-based training. Strength gains were specific to the modality: free-weight training won on free-weight tests, machine training tended to win on machine tests.

Why is the hack squat so hard to log?

Because the weight you write down is not the weight you lifted. Three problems stack up.

The sled has its own weight. Legend Fitness lists an unloaded starting weight of 75 pounds, while Bells of Steel quotes 55 pounds on one model and 100 on another and puts the general range at 75 to 125 pounds. "Four plates" means something different in every gym.

The rails are angled. Legend's sled runs on linear bearings at 45 degrees, so only part of the loaded weight acts along the track. Add bearing friction and the number stops being a load figure at all.

Geometry differs by machine. Pad angle, platform height and rail angle all change how much load reaches your legs. Two machines at 180kg are not the same exercise.

You cannot fix the physics, so log consistently enough that your own numbers stay comparable to each other.

A simple starting plan

  1. Spend session one finding your depth. Light sled, film one set from the side, mark the point where your hips lift. That is your bottom from now on.
  2. Run three to four sets of eight to twelve. Your lower back is not the limiter here, so this is a good place to push close to failure.
  3. Add weight only when every set hits the top of the range at full depth. Depth first, plates second.
  4. Write the plate count per side and the gym. Not "hack squat 180". Something like "hack squat 4 plates/side, home gym, full depth".
  5. Reassess every four weeks. If the plates went up but the range shrank, that is not progress. Feed your best set into the one rep max calculator and watch the estimate instead.
