Body Recomposition: How to Build Muscle and Lose Fat

Quick answer: Body recomposition means gaining muscle and losing fat at the same time. It works, but it is conditional. Beginners, lifters returning after a layoff, and people carrying more body fat recomp fastest. Lean, trained lifters recomp slowly. The requirements are high protein, progressive resistance training, and calories at or slightly below maintenance.

The scale is the reason most people think recomposition is a myth. You train hard for three months, eat well, and the number barely moves.

Meanwhile your waist is down two centimetres and your working sets went from 60kg to 72.5kg. Something happened. The scale just could not see it.

What is body recomposition?

Body recomposition means your muscle mass goes up while your fat mass goes down, so your bodyweight stays roughly flat. Bulking and cutting run those two processes in sequence. Body recomp runs them at once.

That is why the scale is a bad judge. Two kilos of muscle gained and two kilos of fat lost reads as zero change.

The trade-off is speed. Muscle arrives slower than on a surplus and fat leaves slower than on a cut, in exchange for skipping the fat gain of a bulk.

Can you really build muscle and lose fat at the same time?

Yes. The clearest demonstration comes from a controlled feeding trial.

In a 2016 randomized trial in the American Journal of Clinical Nutrition, Longland and colleagues put 40 young men on a diet roughly 40% below their energy needs for four weeks, training six days a week. The group eating 2.4 g of protein per kg gained 1.2 kg of lean mass and lost 4.8 kg of fat. The 1.2 g/kg group gained 0.1 kg and lost 3.5 kg.

Both groups got stronger. Only one built tissue while dieting, and the difference was protein.

Those were untrained, overweight men on a punishing schedule. The effect is real. The numbers are not a promise.

A 2020 review in the Strength and Conditioning Journal by Barakat and colleagues gathered the literature showing recomposition in resistance-trained people as well as novices. The authors point to two levers: progressive resistance training and the nutrition around it. They also flag sleep and the measurement error in body composition testing.

Who does body recomposition work best for?

Some people recomp almost by accident. Others fight for a fraction of it.

  • Complete beginners. New lifters build muscle at a rate they will never see again, and they can do it while losing fat.
  • Returning lifters. Muscle you have held before comes back faster than muscle you have never built. A few months off is an opportunity.
  • People with higher body fat. Stored energy gives the body somewhere to draw from while it builds. A 2019 review in Frontiers in Nutrition by Slater and colleagues concluded that muscle gain during an energy deficit is more likely in training-naive, overweight, or obese individuals, and less evident in highly trained lifters.
  • Lean, trained lifters. Recomp still happens, just slowly enough that most people quit first. After several hard years, separate bulk and cut phases move faster.

One caveat. If you have a medical condition, take medication affecting your weight, or have a history of disordered eating, speak to a doctor or dietitian before starting a deficit.

What does a body recomposition diet look like?

Calories: maintenance or a small deficit

Set calories at maintenance, or up to about 300 below it. Recomp needs enough energy to support hard training and enough of a gap to pull fat down. Deep deficits tip the balance toward losing muscle.

Protein: the part you cannot skip

Eat 1.6 to 2.2 g of protein per kilogram of bodyweight, which is roughly 0.7 to 1 g per pound. For an 80 kg (176 lb) lifter that is about 130 to 176 g a day.

The lower end comes from a 2018 meta-analysis in the British Journal of Sports Medicine by Morton and colleagues, which pooled 49 studies and 1,863 participants and found gains in fat-free mass plateaued around 1.62 g/kg per day. Sit at the top of the range when eating at or below maintenance. Longland's group used 2.4 g/kg.

Sleep, which is not a footnote here

Short sleep changes what you lose. In a 2010 crossover trial in the Annals of Internal Medicine, Nedeltcheva and colleagues ran 10 overweight adults through two weeks of identical calorie restriction on 8.5 hours of sleep opportunity, then on 5.5 hours. Short sleep produced 0.6 kg of fat loss instead of 1.4 kg, and 2.4 kg of fat-free mass lost instead of 1.5 kg.

How long does body recomposition take?

Expect the first measurable signal in 8 to 12 weeks and a visible change in 4 to 6 months. Recomp is slower than either phase it replaces, because you are asking the body to do two opposing jobs at once.

Beginners often get the fast version: better lifts and a smaller waist inside two months. Trained lifters should think in six-month blocks and judge by measurements, not mirror mood.

The training still has to get harder. Recomposition without progressive overload is a slow diet. Add reps or weight over time, and write it down.

How do you know body recomposition is working?

Because the scale cannot see it, you need several signals. Bodyweight alone says nothing for months, then says something misleading.

A simple starting plan

  1. Fix protein first. Bodyweight in kg times 2, or roughly 0.9 g per pound, every day this week.
  2. Eat at maintenance, or 200 to 300 calories below. Nothing more aggressive. The deficit is not what builds the muscle.
  3. Take a baseline on day one. Bodyweight, waist, and one set of photos, in conditions you can repeat.
  4. Log every set. Exercise, weight, reps, date. This is the record that shows muscle arriving while the scale sits still.
  5. Review at week eight, not week two. Read the four signals together. Flat weight with heavier lifts and a smaller waist means it is working.
