Lat Pulldown vs Pull-Ups: Which Builds a Bigger Back in 2026?
Quick answer: Both build the same muscles, so pick by what limits you. Pull-ups load you at bodyweight and cannot go lighter, which caps most people's usable volume. The lat pulldown lets you set any load, add weight in small steps, and take sets close to failure without your grip or your bodyweight deciding for you.
You can spend six months arguing about this on the internet, or you can look at what actually happens in your gym.
The person doing four scrappy pull-ups a set and the person doing three sets of twelve on the pulldown are training the same muscle. One of them has a log full of comparable numbers. The other has a log full of "4, 3, 3".
What muscles do the lat pulldown and pull-up work?
The same ones, in the same order. Both are vertical pulls: lats first, then teres major, rhomboids, mid and lower traps, rear delts, and the elbow flexors.
Youdas and colleagues at the Mayo Clinic measured this during pull-ups and chin-ups in the Journal of Strength and Conditioning Research. Latissimus dorsi activity ran between 117% and 130% of a maximal isometric contraction, biceps brachii between 78% and 96%, and lower trapezius between 45% and 56%. They also found a consistent order to it: the lower trapezius and pectoralis major start the rep, the biceps and lats finish it.
Grip changes the arm, not the back. In the same study, the chin-up (palms toward you) produced significantly more biceps and pectoralis major activity than the pull-up, while the pull-up produced more lower trapezius. Lat activation was not the thing that separated them.
The pulldown behaves the same way. A 2025 study in the Journal of Functional Morphology and Kinesiology put 40 men with at least five years of training through seven pulldown variants differing in grip type, grip width and trunk angle. Across all of them, latissimus dorsi activation showed no significant difference. The only variant that stood out did so for the rear delt, not the back.
So the "which grip hits the lats" question has a duller answer than most people want. Not much.
Which one is better for building muscle?
Whichever one lets you do more good sets close to failure.
There is no head-to-head trial measuring lat growth from pull-ups against lat growth from pulldowns, so anyone quoting you a percentage is making it up. What we do have is the practical constraint, and it is not subtle.
A pull-up has exactly one load: you. If eight reps is your ceiling, your working sets are five, four, three. That is a fine strength stimulus and a thin hypertrophy one. Assistance bands help, but band tension changes through the range and is almost impossible to log consistently.
A pulldown has whatever load you want. Two and a half kilos more than last week. Ten less so the last set is still clean. The stack does not care what you weigh.
If you can already do twelve strict pull-ups, that constraint disappears and weighted pull-ups become an excellent option. Below that, the pulldown is the more controllable tool for volume, and volume is what grows a back.
Do lat pulldowns actually make your pull-ups better?
Yes, measurably. This is the question people assume has no evidence behind it, and it does.
Li and colleagues ran an eight-week trial published in the European Journal of Sport Science. Thirty-four recreationally active male college students trained the lat pulldown only, in either a stable or a deliberately unstable setup, and were tested on pull-up endurance. Both groups improved their pull-up repetitions and their pulldown peak force. The unstable group finished 45.5% ahead of the stable group on pull-up reps.
Two things worth taking from that. Pulldown training transfers to pull-ups. And a bit of instability in the setup transferred better, which the researchers attributed to reduced antagonist coactivation, meaning less braking from the opposing muscles.
The reverse transfer is worse. Pull-ups will not teach you to handle a heavy pulldown, because you never load past bodyweight.

Neither column is the winner. The pulldown wins on controllability, the pull-up wins on what it demands of everything else.
When should you pick the pull-up?
When you can already do eight or more strict reps. At that point you can add a dip belt and progress like any other lift, and you get the core and grip work for free.
When you want the strength to be real outside the gym. Hauling your own bodyweight over a bar is a different capability from moving a stack, and machines do not give it to you.

When should you pick the lat pulldown?
When you cannot do five clean pull-ups. Grinding out negatives every session builds soreness faster than it builds lats.
When you are chasing back size. Ten to twenty hard sets a week is a normal hypertrophy target, and almost nobody can hit that on pull-ups alone.
When you are tired. Late in a session, a pulldown at 70% still trains your back. A pull-up at 70% is not a thing that exists.

Should you just do both?
Most people should. Pull-ups first, when you are fresh and the rep quality is highest. Pulldowns after, for the volume your pull-ups cannot supply. Three or four hard sets of each, twice a week, covers the back for almost everyone who is not a competitive athlete.
Why is this comparison so hard to log?
Because the two exercises produce numbers that do not compare to each other, and one of them barely produces numbers at all.
A pulldown gives you weight and reps, so progression is obvious. A pull-up gives you reps, and once you plateau, the log goes flat even when you are genuinely improving. Cleaner reps, less swing, a fuller hang at the bottom: none of that shows up as a number.

A simple starting plan
- Test one honest set of pull-ups. Dead hang, chin clears the bar, no kipping. Write the number down. That is your baseline.
- Under five reps, lead with the pulldown. Three or four sets of eight to twelve, adding weight only when every set hits the top of the range.
- Five reps or more, lead with pull-ups. Three sets, stopping one or two reps short of failure, then pulldowns for volume.
- Log bodyweight alongside pull-up reps. Eight reps at 90kg is not the same performance as eight at 82kg, and only one of those is progress.
