How to Breathe When Lifting Weights
Quick answer: For light and moderate sets, breathe out as you lift and in as you lower. For heavy sets, take a big breath at the top, brace your abdomen against it, hold through the hardest part of the rep, and exhale at lockout. Holding your breath is what makes a heavy squat stable, and it is also what sends your blood pressure through the roof.
Almost nobody is taught this. You get "don't hold your breath" from a PE teacher, "brace like you're about to be punched" from a coach, and no explanation of why those two instructions disagree.
They disagree because they are answers to different loads.
Why does breathing matter under a heavy bar?
Because the air in your torso is structural.
When you take a breath and contract your abdominal wall around it, the pressure inside your abdomen rises. That pressure stiffens your trunk from the inside, so a loaded spine bends less. This is the Valsalva manoeuvre: exhaling against a closed airway.
McGill, Norman and Sharratt measured it in Ergonomics. Subjects lifted loads of 72.7kg to 90.9kg either holding the breath or exhaling continuously through the lift. Intra-abdominal pressure was significantly higher with the breath held, and erector spinae activity tended to be lower, which suggests less demand on the lower back muscles themselves.
That is the trade. A held breath makes you rigid. It also makes it briefly harder for blood to return to your heart.
What happens to your blood pressure when you hold your breath?
It goes higher than most people would believe.
MacDougall and colleagues put catheters in the brachial arteries of five experienced bodybuilders and recorded blood pressure directly during heavy lifting, publishing in the Journal of Applied Physiology. During double leg press to failure the group mean peaked at 320/250 mmHg. One subject exceeded 480/350.
Even single-arm curls to failure averaged 255/190.
This is not a reason to stop lifting. It is a normal, transient response in healthy people, and the pressure drops as soon as the set ends. It is a reason to keep breath-holds short and to take it seriously if you have a cardiovascular condition, uncontrolled high blood pressure, or a history of retinal problems.
A 2026 study by Perry and colleagues in the European Journal of Applied Physiology adds a wrinkle. Fifteen untrained adults did the same resistance session three ways. With paced breathing, arterial stiffness did not change afterwards. With a Valsalva on the last six reps of each set, it rose measurably, and mean arterial pressure climbed 37 mmHg above baseline. The effects were acute, meaning they were measured immediately afterwards and say nothing about long-term risk.
The reasonable summary: hold your breath when the load genuinely needs it, and not when it does not.
Does your breathing technique change what you lift?
Yes, and the biggest effect is from getting it backwards.
Blazek and colleagues tested four breathing techniques on a one rep max bench press in Biology of Sport, with 24 trained men. Reverse breathing, meaning exhaling on the way up and inhaling on the way down, significantly reduced both absolute and relative load lifted. The Valsalva produced the shortest concentric time and, along with lung packing, the shortest time stuck in the sticking region. Simply holding the breath did not cost much load but did slow the lift down.
Their recommendation was Valsalva or packing for maximal attempts, and specifically not reverse breathing.
A smaller 2025 study in BMC Sports Science, Medicine and Rehabilitation found the same direction on volume: twelve trained men completed significantly fewer sets and less total volume when instructed to inhale during the lifting phase. The authors call their findings preliminary, and with twelve participants and one exercise, that is fair.
How should you breathe on each type of set?
Light and moderate sets, twelve reps and up
Exhale on the way up, inhale on the way down. You do not need to hold anything. At these loads your spine is not near its limit and the extra pressure buys nothing worth the cardiovascular cost.
This covers most curls, lateral raises, machine work, and high-rep accessory training.
Heavy sets, one to six reps
One breath per rep, held through the hard part.
- At the top, breathe into your belly. Not your chest. Your ribs should stay down and your waist should widen.
- Brace like you are about to be punched. Push out in every direction against the air you just took in.
- Hold through the descent and the hardest part of the ascent. For a squat, that is the bottom and the first third of the drive.
- Exhale past the sticking point or at lockout. Not before.
- Reset between reps. New breath at the top, every rep. Do not try to hold one breath through five squats.
Middle ground, seven to eleven reps
Hold briefly at the bottom and exhale sooner. A partial brace on the hardest portion, normal breathing everywhere else.

What are the most common breathing mistakes?
Reverse breathing. Exhaling on the way up. It feels natural, it is what most people default to, and it measurably reduced the load lifted in the Biology of Sport bench press study.
Holding one breath for a whole set. By rep four you are lightheaded and your brace has collapsed anyway. Reset at the top of every rep.
Breathing into the chest. A high, shallow breath does not raise abdominal pressure. Your belly and sides should expand, not your collarbones.
Exhaling at the bottom of a squat. The bottom is exactly where you need the pressure. Blow it out there and your torso softens at the worst moment.
Holding your breath on a set of fifteen curls. No mechanical benefit, all the cardiovascular cost.
What if you feel lightheaded or see spots?
Stop the set and sit down. That is a normal consequence of a long breath-hold at high load, and it is usually harmless, but it is also how people fall over holding a barbell.

Where does a lifting belt fit in?
A belt gives your brace something to push against. It does not replace the breath, it amplifies it. Take the same big belly breath and push out into the belt rather than into air.

Why does breathing never make it into your log?
Because it is a technique variable, and technique variables have nowhere to live in a weight-and-reps app.
Your log says squat 130kg 5,5,5 in both March and May. It does not say that in March you were exhaling at the bottom and in May you learned to hold the brace through the drive. That change is why the bar moved faster, and it is invisible.
The same applies to the day you got lightheaded, the session where you tried a longer hold, and the week you stopped using a belt. Those are the notes that explain a chart six weeks later.

A simple starting plan
- Practise the brace unloaded. Stand up, breathe into your belly, push out hard, hold five seconds. Ten times. It is not intuitive and it takes a week.
- Add it to warm-up sets. Every ramp-up set on squat, deadlift and press is brace practice at zero risk.
- Set the rule: exhale at lockout, never at the bottom. One rule beats five.
- Reset the breath at the top of every heavy rep. No exceptions above five reps.
- Write down when the technique changed.
