Does Muscle Soreness Mean Growth?

Muscle soreness does not mean growth. What DOMS actually tracks, why it fades as you adapt, and the log metrics that really show muscle is being built.

Does Muscle Soreness Mean Growth?

Quick answer: No. Muscle soreness does not mean growth. Soreness mostly reflects doing something new or unusually stretch-heavy, and it fades as you adapt while growth continues. The reliable signal is your training log: weight, reps, and weekly hard sets trending upward over months.

You did legs on Monday. By Wednesday you cannot sit down without holding the doorframe, and it feels like proof that something worked.

Then a month later, the same session leaves you fine. Nothing hurts. And the quiet worry starts: am I still making progress, or have I gone soft?

You have not gone soft. You have adapted.

What is DOMS actually telling you?

Delayed onset muscle soreness is a signal about novelty, not about growth.

Soreness shows up after training your body is not used to. Change an exercise, add a stretchy movement, come back from two weeks off, and you get sore. Repeat the same session for six weeks and you barely feel it.

Eccentric loading, the lowering half of a rep, produces the most of it. Schoenfeld's 2012 review in the Journal of Strength and Conditioning Research notes that exercise-induced muscle damage comes mainly from unaccustomed exercise, and that the worst of it comes from eccentric contractions where the muscle is forcibly lengthened.

That is why Bulgarian split squats and stiff-leg deadlifts wreck you while leg press does not, even when the leg press session moved more total load. Soreness also tracks the markers of damage badly. Schoenfeld and Contreras reviewed this in the Strength and Conditioning Journal and concluded that post-exercise soreness is not a valid indicator of muscular adaptation. It lines up poorly with strength loss, lost range of motion, creatine kinase and MRI-measured swelling, and it turns up after activities nobody would call hypertrophy training, like a long run.

Do you need to be sore to build muscle?

No. Hypertrophy happens in the relative absence of muscle damage all the time.

That same 2012 Schoenfeld review says muscle can grow without meaningful damage, and that a direct cause and effect link from damage to growth has not been established.

There is a stranger wrinkle. Early in a training block, some of the size you see in the mirror is not muscle. Damas and colleagues, in the European Journal of Applied Physiology, found that early increases in muscle cross-sectional area in untrained lifters happen alongside edema-induced swelling, probably from damage, so real hypertrophy only becomes measurable later.

The first few weeks of brutal soreness and fast-looking size gain are partly water. The boring months afterwards, when nothing hurts, are when the tissue changes.

Why does soreness disappear if you keep training hard?

Because of the repeated bout effect: one hard session protects you against the next one.

McHugh's review in the Scandinavian Journal of Medicine and Science in Sports describes how a single bout of eccentric exercise blunts the soreness, swelling and loss of function caused by later bouts, through neural, mechanical and cellular adaptations.

So your body stops producing soreness for work it has seen before. Chasing soreness means constantly swapping exercises so nothing is ever familiar, which is the same habit that stops you ever adding weight to a lift.

Soreness measures how unfamiliar the session was. Your log measures whether you got stronger. Only one of those keeps score.

What should you track instead of soreness?

Three things, in this order.

Weight on the bar. For a given exercise and rep count, is the load higher than it was eight weeks ago?

Reps at that weight. Going from 60kg for 8 to 60kg for 11 is a real gain even though the number on the plate never moved.

Weekly hard sets per muscle. This is the dose. Schoenfeld, Ogborn and Krieger's meta-analysis in the Journal of Sports Sciences found a graded dose-response between weekly set volume and hypertrophy, with each additional weekly set associated with roughly a 0.37% greater gain in muscle size, and a 3.9% percentage-gain difference between the higher and lower volume conditions studied.

The trap of adding volume until it hurts

Once people learn that volume drives growth, the obvious move is to add sets until they feel wrecked again. That works for a while and then stops, because sets past a certain point add fatigue without stimulus. Junk volume explains where that line usually sits. Soreness is a bad referee here too, since sloppy novel sets can leave you crippled and build nothing.

How do you spot progress in a log?

Most people who track do it in a notes app or a paper notebook, which is genuinely fast, and then never look back at it. A log only answers the growth question if you can compare today against six weeks ago in a few seconds, and scrolling 40 undated lines of text does not do that.

When is soreness worth paying attention to?

Soreness is useless as a growth meter and mildly useful as a workload meter.

Sore for four or five days after every session usually means the jump in volume or novelty was too big, and you turn up to the next session already compromised. That is a reason to look at a deload week or to stop rotating exercises so often.

Sore in the wrong place is worth noting. Lower back after a hamstring session, or a joint rather than a muscle belly, points at technique.

Never sore, and the log is flat is the actual warning sign, because a stale log usually means the sets are not close enough to failure. Training to failure covers how close is close enough.

A simple starting plan

  1. Stop grading sessions by how you feel the next day. Grade them by what you wrote down at the time.
  2. Record every set as weight and reps, individually. Squat 80x8, 80x8, 80x7 beats "legs, hard session" by a mile.
  3. Repeat the same exercises for at least six weeks. Repetition makes the numbers comparable. It also makes soreness fade, and that is fine.
