How Many Calories Does Lifting Weights Burn?

How Many Calories Does Lifting Weights Burn?

Quick answer: A 45-minute weights session burns roughly 165 to 280 calories at a typical pace, or 285 to 475 if you are training hard with short rests, depending on bodyweight. Those figures come from the MET values in the Adult Compendium of Physical Activities. Lifting burns less per hour than cardio, and that is not the point of it.

Your watch says 612 calories. Your gym app says 340. The machine you never touched says 480.

None of them measured anything. They all applied a formula to your bodyweight and the clock, and the formulas disagree because lifting is genuinely hard to estimate: half of a weights session is standing still.

Here is what the actual numbers look like, and why the calorie figure is the least useful thing your training does for you.

How is calorie burn from lifting calculated?

Almost every estimate you have seen comes from the same place: a MET value.

A MET is a multiple of your resting metabolism. Sitting still is 1 MET. An activity rated at 4 METs uses about four times as much energy per minute as sitting.

The reference list is the Adult Compendium of Physical Activities, which assigns MET values to hundreds of activities. For resistance training it lists:

  • 3.5 METs for weight training with multiple exercises, 8 to 15 reps at varied resistance
  • 5.0 METs for squats and deadlifts, slow or explosive effort
  • 6.0 METs for free weight or machine training, powerlifting or bodybuilding, vigorous effort
  • 6.5 METs for high-intensity bodyweight exercises
  • 7.5 METs for circuit training with kettlebells and minimal rest

The formula that turns that into calories is simple:

Calories per minute = MET x 3.5 x bodyweight in kg / 200

So an 80 kg lifter at 3.5 METs burns about 4.9 calories a minute. Over 45 minutes that is roughly 220 calories.

What does a real session actually burn?

Here is the arithmetic run across bodyweights, for a 45-minute session.

Two things to notice.

Bodyweight drives the number more than effort does. A 100 kg lifter taking it easy burns more than a 60 kg lifter going flat out. That is how the formula works, and it is roughly how physiology works too.

These are gross figures, not net. MET values include the calories you would have burned anyway. That same 80 kg lifter burns about 63 calories in 45 minutes just existing, so the extra cost of the session is closer to 157 calories than 220. Most apps quote the gross number, which is the flattering one.

Why do fitness trackers disagree so much?

Because a weights session is mostly rest, and a wrist tracker cannot tell rest from effort very well.

Heart rate is a poor proxy under load. A heavy set of five spikes your heart rate through a mechanism that has little to do with oxygen consumption. Your watch reads the spike and infers a cardio effort that did not happen.

Rest periods dominate the clock. In a 45-minute session with three-minute rests, you might be under load for eight minutes. The MET value is supposed to average that in. Trackers often do not.

Nobody calibrated it to you. Your muscle mass, training age and movement efficiency all change the answer, and no consumer device measures any of them.

Treat any single-session calorie readout as a rough category, not a measurement. Consistent trends over weeks are worth something; the number on one Tuesday is not.

Does lifting burn calories after you stop?

A bit. Far less than the "afterburn" claims suggest.

The effect has a name, excess post-exercise oxygen consumption, or EPOC: your metabolism stays slightly elevated while your body restores itself.

A study by Pilon and colleagues in Research Quarterly for Exercise and Sport measured it directly. Ten active older adults did calorie-matched resistance and aerobic sessions, each burning about 125 calories during the exercise itself. The measured EPOC over the following 30 minutes came to 26.9 calories after the resistance session and 40.1 after the aerobic one.

Twenty-seven calories. A third of a banana.

Larger muscle groups do produce a bigger effect. Farinatti and colleagues found that five sets of leg press produced a substantially larger and longer post-exercise oxygen consumption than five sets of chest fly, with fat oxidation staying elevated for 90 minutes after.

So the afterburn is real and directionally useful. It is not a mechanism for weight loss.

Why the calorie number is the wrong thing to track

If burning calories is your goal, an hour of cycling beats an hour of squatting. That comparison makes lifting look pointless, which is exactly backwards.

Lifting changes what your body does with calories. Muscle you keep or add is metabolically active tissue that stays with you between sessions. Cardio burns during the session and stops.

Lifting protects muscle in a deficit. This is the big one. When you eat less, your body takes weight from both fat and muscle. Resistance training is what biases that split toward fat. Our guide to body recomposition covers how that works in practice.

Calorie burn is the smallest lever anyway. A 220-calorie session is a snack. Your total daily intake is where body composition is decided, and the TDEE calculator gives you a starting figure for that.

The useful measure from a lifting session is not calories. It is whether the weight on the bar is going up.

A simple starting plan

  1. Stop logging the calorie estimate. It is a formula applied to your bodyweight. Reading it back tells you nothing you did not already know.
  2. Set a daily calorie target instead of a per-session one. Bodyweight and intake are measured daily and mean something. Session burn is noise.

  4. Log the actual training: exercise, weight, reps. These are the numbers that show whether the session did its job.
  5. Compare month to month, not day to day. If your top sets are climbing and your weekly average bodyweight is going the direction you want, the plan is working. Nothing about calorie burn adds to that.

Notice which column the calorie estimate appears in. It is the one that also gives you charts, because a number on a dashboard looks like data whether or not it means anything.

What to record instead of calories

Most people logging in Apple Notes or a paper notebook already have the right instinct: they write down exercise, weight and reps and ignore everything else. The problem is what happens next. That record is impossible to read as a trend, so after a few months nobody looks at it.
