What Is the Best Incline Bench Press Angle?
Quick answer: Around 30 degrees. In a study of 30 trained lifters, the upper chest worked hardest at a 30 degree incline, and past that the front shoulder took over rather than the pecs. Anything from 15 to 30 degrees hits the upper chest without turning the lift into a shoulder press.
The adjustable bench in your gym has five or six notches and no labels. You pick one that looks about right, press, and next week you pick a different one because someone left it there.
That is the real problem with the incline bench press. Not that you chose 45 instead of 30, but that you have no idea which one you chose last time.
What does the research say about incline bench press angle?
A team at the University of Almería put 30 trained lifters through the bench press at five angles: 0, 15, 30, 45 and 60 degrees, all at 60% of their one-rep max for that angle. They measured electrical activity in three parts of the pec, the front deltoid, and the triceps.
Their results were published in the International Journal of Environmental Research and Public Health.
The upper chest peaked at 30 degrees. Activity in the clavicular head of the pec, the part everyone is chasing with this exercise, was highest at 30 degrees, at roughly 30% of a maximum contraction.
Past 30 degrees, the front delt won. The anterior deltoid climbed to about 33% and was significantly the busiest muscle at both 45 and 60 degrees. The upper chest did not keep climbing with it.
The middle and lower chest dropped away steadily. Every step up in incline meant significantly less work for them, which is exactly why the flat bench stays in your programme.
The triceps did not care. Roughly 15% at every angle, no significant differences. Angle is a chest and shoulder decision, not a triceps one.
So why do so many gyms set the bench at 45?
Because 45 degrees is often the middle notch, and the middle notch is where the last person left it. There is no evidence behind it. At 45 degrees you are running a lift that the study found to be more front-delt than upper-chest.
If your bench has fixed notches, count from flat. The second notch up is usually somewhere near 30 degrees. Set it once and note which notch it was.
How much weight will you lose going to an incline?
A lot more than most people expect, which is the other reason to record your angle.
The same 30 lifters were tested for a true one-rep max at each angle. Their averages tell the story:

That is why an unlabelled log is useless. If you write incline bench 60kg x 8 one week and incline bench 55kg x 8 the next, you cannot tell whether you got weaker or whether somebody moved the bench up two notches. Two numbers describe an incline press set. The weight, and the angle. Most people record one.
Does a low incline beat a flat bench for the upper chest?
Slightly, and not by as much as the internet suggests.
At 0 degrees the study found the upper, middle and lower chest and the front delt all working at about the same level, roughly 26 to 27%. At 30 degrees the upper chest reached about 30%. That is a real increase, but it is not the difference between working the upper chest and not working it.
The flat bench trains your upper chest. A low incline trains it a bit more, while training the lower chest a lot less.
The practical read: keep both. Use the flat bench as your heavy press and a 15 to 30 degree incline as the second one. Choosing between them is a false dilemma, and the same logic applies to choosing compound before isolation work.
How should you set the bench each session?
- Find your angle once. Set the bench to roughly 30 degrees, which usually means one or two notches up from flat, and use a phone level app if you want the actual number.
- Count the notches. Write the notch, not the estimated degrees. "Notch 2" is something you can reproduce next Tuesday. "About 30ish" is not.
- Write it in your log every set.
