How Much Sleep Do You Need to Build Muscle?
Quick answer: Seven to nine hours a night, which is the adult range recommended by the National Sleep Foundation. Below that, the research gets specific: five nights of four-hour sleep cut muscle protein synthesis by roughly 19%, and short sleep costs an average of 7.6% off next-day exercise performance.
Nobody argues about sleep. Every lifter agrees it matters, then goes to bed at 1am and gets up at 6:30 anyway.
Part of the reason is that "sleep more" has never come with a number. Protein has a number. Sets per week have a number. Sleep gets a shrug and a poster.
There are numbers, and they make uncomfortable reading.
How much sleep does the research actually recommend?
Seven to nine hours for adults aged 18 to 64. That range comes from the National Sleep Foundation's expert panel, published in Sleep Health in 2015, which reviewed the evidence and set recommended, borderline and not-recommended bands for every age group.
It is a general health recommendation, not a lifting one. Nobody has run the study where trained lifters sleep exactly 6, 7, 8 and 9 hours for six months while everything else is controlled, and nobody is likely to.
What we have instead is the other direction: what happens when sleep is taken away. That evidence is much stronger, and it is enough to work with.
What happens to muscle growth when you sleep less?
The most direct answer comes from a study by Saner and colleagues in The Journal of Physiology, published in 2020. Twenty-four healthy young men spent five nights either with eight hours in bed or four, and muscle biopsies measured how fast their muscle was being rebuilt.
Muscle protein synthesis fell. The sleep-restricted group's rate came in at 1.24% per day against 1.53% for the normal-sleep group, a drop of roughly 19%. Muscle protein synthesis is simply the rate at which your body assembles new muscle protein, and it is the process training is trying to stimulate.
Here is the part that gets left out. A third group also slept four hours a night but did three sessions of high-intensity interval exercise during the week. Their synthesis rate was 1.61% per day, which is to say no worse than the group sleeping eight hours.
So the finding is not "bad sleep destroys your gains, stay home". It is closer to: bad sleep quietly lowers the rate at which you rebuild, and training appears to protect against that.
Five nights is five nights, though. Nobody has tested whether that protection holds across months of short sleep, and the study measured a rate in a lab rather than muscle on a person.
Does poor sleep make you weaker in the gym?
Less than you would fear, and more than is convenient.
A 2022 meta-analysis in Sports Medicine by Craven and colleagues pooled 227 performance measures from 69 publications, comparing normal sleep against six hours or less. Average performance dropped 7.56% (95% confidence interval -11.9% to -3.13%), with 66 of those measures being strength specifically.
Three details in that paper matter more than the headline number.
Which kind of short night matters. Consistent negative effects showed up for total sleep deprivation and for waking earlier than normal. Going to bed later than usual while still waking at your normal time was far less damaging.
Time awake predicts the damage. Performance fell by about 0.4% for every additional hour awake before the session. Six hours awake is not sixteen.
Morning training was largely unaffected. Afternoon and evening sessions after a short night took a consistent hit. Morning sessions mostly did not.
That last point is the most actionable thing in the entire body of research. If you slept badly and can only train in the evening, expect a worse session and plan accordingly.
Does short sleep matter more when you are cutting?
This is where the numbers get uncomfortable.
Nedeltcheva and colleagues, publishing in Annals of Internal Medicine in 2010, put 10 overweight adults through 14 days of moderate calorie restriction twice: once with 8.5 hours of sleep opportunity and once with 5.5.
Same diet. Same deficit. Different results.
- Weight lost as fat fell by 55%: 1.4 kg on long sleep, 0.6 kg on short sleep.
- Loss of fat-free mass rose by 60%: 1.5 kg on long sleep, 2.4 kg on short sleep.
- Hunger increased, and the body shifted toward burning less fat.
Ten people over 14 days is a small, short study, and they were overweight rather than trained lifters. But the direction is the one every dieting lifter is trying to avoid: on short sleep, more of the weight you lose is the weight you were trying to keep.

A simple starting plan
- Log your sleep hours in the same place as your workout. One number at the top of the session:
slept 6.5. Not an app, not a ring, just the number you already know. - Protect the wake time before the bedtime. The meta-analysis found waking earlier than normal was consistently damaging while going to bed later was much less so. If something has to give, give up the early alarm.
- Move hard sessions to the morning after a bad night. Morning performance held up in the research where afternoon performance did not.
- Do not skip the session. Five nights of four-hour sleep still left protein synthesis intact in the group that trained. Turning up appears to be protective.
- After eight weeks, compare. Filter your log for the sessions under seven hours and check your reps at fixed weights against the ones over seven. That is your own version of the 7.56% number.

Writing slept 6 at the top of a session takes two seconds. That part is easy and almost nobody sticks with it, because nothing ever comes of it.
