It is a hard belief to shake, partly because it feels like it should be true. You trained, you tore something down, you had better rebuild it before the window slams shut.
Here is what actually happens after you finish your last set, and what the research says about how long you have.
Where did the 30-minute anabolic window come from?
The idea has a real basis. Resistance training raises muscle protein synthesis, the process that builds new muscle tissue, and it makes muscle more sensitive to the amino acids in protein. Feed a trained muscle and it uses that protein better than an untrained one.
So far, so true. The leap was assuming that sensitivity is short.
Early research measured elevated protein synthesis in the hours after training and, reasonably enough, people asked how quickly it fades. Supplement marketing supplied a confident answer that the science never did.
The window was inferred, not measured. Nobody ran a trial showing muscle gain drops off after 30 minutes. The number stuck because it was easy to remember and convenient to sell against.
What does the research actually say about protein timing?
Two papers do most of the work here, and they say the same thing from different directions.
The meta-analysis. Schoenfeld, Aragon and Krieger's 2013 meta-analysis in the Journal of the International Society of Sports Nutrition pooled the randomised trials on protein timing: 525 subjects across 23 studies for hypertrophy, 478 across 20 for strength. A simple pooled comparison showed a small to moderate benefit for timing on muscle growth. Then they controlled for the covariates, and the effect disappeared.
Their finding on what did predict growth is the sentence worth remembering: total protein intake was the strongest predictor of effect size.
The review. Aragon and Schoenfeld's "Nutrient timing revisited", published the same year, worked through the mechanistic evidence and found no support for a narrow window. Pre-workout and post-workout protein produced similar outcomes across the measures they examined.
Why did the timing studies look positive at first? Because the groups eating protein right after training usually ate more protein overall. Equalise the daily total and the advantage goes away.
So how long is the window really?
Longer than you would want to bet against, and probably longer than anyone thought.
Trommelen and colleagues, publishing in Cell Reports Medicine in December 2023, used a quadruple isotope tracer method to follow what happened to 100 g of protein eaten after a training session, against 25 g. The 100 g dose produced a larger and longer anabolic response, still measurable beyond 12 hours, with negligible extra amino acid oxidation.
That result matters for two reasons.
The response is long. Twelve hours plus, not thirty minutes.
There is no obvious ceiling on a single meal. The old "20 to 25 g is all you can use" rule came from studies that stopped measuring too early. It is not the wall it was described as.
One caveat worth stating: this was an acute tracer study of protein synthesis rates, not a training trial measuring muscle gained over months. Higher synthesis over hours does not automatically translate into more muscle over a year. But it does close the door on the idea that the window is narrow.
Does timing matter at all, then?
A little, in specific situations. Just not the way it is usually described.
When you trained fasted. If you lifted before breakfast and have not eaten since the night before, eating reasonably soon afterwards is sensible. Not because of a window, but because you have gone a long time without protein.
When you train twice a day. Athletes with two sessions have a genuine recovery timeline. Most people reading this do not.
When it stops you eating enough. This is the real one. If skipping the post-workout meal means you end the day 40 g short of your target, timing mattered, but only as a delivery mechanism for the total.
Spreading protein across the day probably helps a bit. Three or four protein-containing meals is a reasonable default. That has nothing to do with your workout and everything to do with how you eat.
How much protein do you actually need?

A simple starting plan
- Work out your daily protein target. Bodyweight in kg times 1.6. Write the number down.
- Divide it by the meals you already eat. Not the meals you wish you ate. Four meals at 32 g each is easier to hit than one 128 g act of heroism.
- Put a protein source in the meal nearest your workout. Before or after, whichever fits your day. That is the whole of the timing advice.
- Track it for two weeks, then stop. Long enough to learn what your usual day actually contains. Most people are 30 g under and surprised by it.
- Log your training the whole time. Protein only shows up as muscle if the training is progressing. Compare your top sets across the two weeks.
