Rest-Pause vs Drop Sets: What a New Study Found

Quick answer: A randomised trial by Vargas-Molina and colleagues, published 24 June 2026 in the Scandinavian Journal of Medicine & Science in Sports, pitted rest-pause against drop sets as ways to keep progressing once reps stall. Over eight weeks, 23 trained adults gained about the same lean mass either way, 1.2 to 1.4 kg, and added around 10 kg to their bench press. Neither method won.

You have been doing three sets of the same weight for a month. The reps have not moved. You are not ready to jump the load, and adding a fourth set means another ten minutes in the gym you do not have.

So you reach for a trick. Strip the plates and keep going, or rack it, breathe for half a minute, and squeeze out a few more. Everyone in the gym has an opinion on rest pause vs drop sets. Until now, nobody had tested the two head to head as progression tools.

What the researchers actually did

Twenty-three trained adults were split at random into two groups. Everyone did the same seven upper-body exercises twice a week for eight weeks: bench press, lat pulldown, military press, pec deck, barbell row, triceps pushdown, and biceps curl.

Every session used three sets at 80% of the one-rep max measured in week one, and that weight never changed. Every set went to the point where another clean rep was impossible.

Progression came from reps, not load. Week to week, you tried to beat your rep count at the same weight. That is the whole plan until it stops working.

When a lifter could no longer add reps, the assigned technique, rest-pause or drop sets, kicked in on the last set. If progress stalled again, the researchers added that same technique to the second-to-last set as well.

  • Rest-pause group: hit failure, rest 30 seconds, pick the same weight back up, go to failure again.
  • Drop set group: hit failure, cut the load by 20% straight away, go to failure again.

Both groups also got a prescribed diet at 2.2 g of protein per kg of bodyweight, and an individual recovery week when their reps stalled across most exercises. All 23 people finished the study.

What they found

Body composition was measured with a DXA scanner, the same machine used for bone density. Its lean soft tissue reading is a decent proxy for muscle, though not a direct one.

Both groups gained real lean mass, and the difference between them was trivial. A 0.2 kg gap across 23 people is noise.

Strength told a slightly more interesting story.

That p value of 0.086 deserves a translation. Statistical significance is just a threshold, usually 0.05, for saying a result is unlikely to be luck. At 0.086, the drop-set advantage sits on the wrong side of the line. The honest reading is that this study could not tell the two apart, not that it proved them equal.

Body fat barely moved in either the rest-pause or the drop-set group. Nobody was dieting, so that is exactly what you would expect.

Why did both methods work?

The clue is in a number Vargas-Molina and colleagues reported separately: weekly training volume, meaning sets multiplied by reps multiplied by weight, came out almost identical between the rest-pause and drop-set groups.

A set ends when the muscle can no longer move that particular weight, which is not the same as being empty. Wait thirty seconds and a little capacity comes back. Take 20% off the bar and what is left is suddenly enough. Both techniques exploit that, and both buy the same thing: more reps performed while the muscle is already near its limit.

Rest-pause buys them with time. Drop sets buy them by lowering the bar the muscle has to clear.

This is the researchers' proposed explanation, not something the study measured. No muscle biopsies or molecular markers were taken here. What the study can say is that the outcomes matched and the volume matched. Why is still inference.

What this study doesn't prove

  • Twenty-three people is a small sample. The researchers ran a sensitivity check and concluded that smaller differences between the two methods could easily have been missed. That applies directly to the bench press result, where drop sets were ahead by 2.8 kg.
  • The participants were not very advanced, and were mostly men. "Resistance-trained" here meant about 1.5 years of lifting on average. Only three women took part, too few for the authors to run any sex-specific analysis, so read nothing into how the methods might suit women.
  • DXA is not a picture of your muscle. The scanner estimates all non-fat tissue in the body, so water and glycogen shifts land in the same bucket. It cannot tell you which muscle grew or by how much.
  • Eight weeks is short for this question. The whole argument for these techniques is that they keep progression alive over months, once ordinary rep progression has run dry. The study ended before that could really be tested.
  • The protocol was narrow. Seven upper-body exercises, twice a week, with loads locked at 80% of the week-one max and never readjusted. Squats and deadlifts were never tested, and as lifters got stronger that fixed weight became relatively easier, which flatters the later weeks of both groups.
  • Check who paid. The authors report no funding for the study itself, and the work was supported by the University of Málaga. Two authors disclose industry ties, including one who formerly sat on the scientific advisory board of a fitness equipment manufacturer.

Choose by equipment rather than physiology. Stripping plates off a loaded barbell on your own is a chore, so rest-pause fits better there. On a cable stack, moving the pin takes two seconds, so drop sets win easily.

How to test this in your own training

  1. Wait until you have actually stalled. These are progression tools, not everyday seasoning. If your reps are still creeping up at the same weight, you have nothing to fix yet. This is the same logic behind double progression.
  2. Pick one exercise and one method. Change two things at once and your log cannot tell you anything. Apply it to the last set only, as the study did.
  3. Log the extension separately. Write the straight set and the extra reps as different entries, so a good week is visible. Something like Bench 80kg 3x6, +RP 3 reads fine six months later.
  4. Give it six to eight weeks. That is roughly what the study ran, and it is long enough for a trend to separate itself from a good day.
  5. Compare the numbers, not the feeling. Drop sets and rest-pause both produce a brutal pump, which tells you nothing. Check whether your working reps at the same load actually went up, and whether your estimated max moved with them.
