Strength Training and Longevity: What a 30-Year Study Found

Quick answer: Lifting weights for 90 to 119 minutes a week was tied to a 13% lower risk of dying from any cause in a 30-year study of 147,374 people, published in the British Journal of Sports Medicine by Zhang and colleagues in June 2026. More than two hours a week added nothing further. The study is observational, so it shows a link, not proof.

You already know lifting builds muscle. The quieter question is whether it adds years, and until recently the honest answer was "probably, but the studies were short."

This one was not short. It followed nurses and health professionals for up to three decades, asked them about their training every two years, and counted 35,798 deaths. That is enough data to see where the benefit starts, and where it stops.

What did the researchers actually do?

The team pooled three long-running American cohorts: the Health Professionals Follow-up Study and the two Nurses' Health Studies. Every two years, participants filled in a validated questionnaire that asked, among many other things, how many minutes a week they spent on resistance exercise. That covered weights and bodyweight work such as press ups, squats and lunges.

Because the question was repeated for decades, the researchers could measure long-term habits rather than a single snapshot. Someone who lifted for two years and quit looks different in this data from someone who lifted for twenty.

They then linked those habits to death records and used a standard statistical model to compare lifters with non-lifters, adjusting for aerobic exercise, diet, smoking and other health factors.

What did they find?

The sweet spot was 90 to 119 minutes a week. Compared with people who did no resistance training at all, people in that range had a 13% lower risk of dying from any cause over the follow-up period. For deaths from cardiovascular disease the figure was 19% lower, and for neurological diseases, mostly dementia, it was 27% lower.

Past two hours a week, the line went flat. The paper reports no additional benefit above 120 minutes. More lifting did not appear harmful at these doses, it just stopped buying extra protection.

Cancer broke the pattern. Lower cancer mortality showed up only at small doses: 9% lower risk at 1 to 29 minutes a week and 12% lower at 30 to 59 minutes. At higher training volumes, the cancer benefit was no longer clear.

The researchers do not claim more lifting causes cancer deaths. The honest reading is that the dose-response curve differs by outcome, and the study could not show a cancer benefit at higher doses.

Lifting stacked with cardio. The lowest risk of all belonged to people who did both. Compared with people who did no lifting and little aerobic work, those combining 60 to 119 minutes of lifting with a solid weekly dose of aerobic activity had around a 45% lower risk of death. The authors wrote that this "supports current recommendations encouraging both types of activity to maximise mortality benefits," according to the BMJ Group press release.

Why would lifting extend life?

The study measured deaths, not mechanisms, so anything here is explanation rather than proof.

The plausible chain is muscle itself. Muscle is the body's largest site for clearing blood sugar, so keeping it improves metabolic health. Strength also protects against falls and frailty, which become leading causes of decline after 70. And resistance training improves blood pressure, cholesterol and inflammation markers in trial after trial.

The dementia link is newer and less understood. Exercise increases blood flow to the brain and may slow the vascular damage behind some cognitive decline, but the 27% figure here is an association in need of trials.

What this study doesn't prove

  • It cannot prove cause and effect. This is observational data. People who lift for decades also tend to do other healthy things, and no amount of statistical adjustment removes that completely. Healthier people may lift, rather than lifting making people healthier.
  • All the exercise data was self-reported. Participants estimated their own weekly minutes on questionnaires every two years. Nobody verified the training, and the researchers had no data on intensity, so 90 minutes of hard barbell work and 90 minutes of light dumbbell circuits count the same here.
  • The participants were health professionals, average age 54 at entry. Nurses and doctors are not a random slice of the population. Whether the same curve applies to a 25-year-old is untested by this data.
  • Some strength work was excluded. Calisthenics and Pilates were not counted as resistance training, which blurs the edges of the dose categories.

How should this change your training?

If you already lift two or three times a week, it should not change anything. You are past 90 minutes and inside the flat part of the curve. The finding matters most for people doing nothing, because the steepest part of the benefit came from the first weekly minutes.

  1. Count your current weekly minutes. Add up actual training time across the week. Most people logging three sessions are already past 120 minutes.
  2. If you are at zero, aim for two sessions. Two full-body sessions of 45 to 60 minutes land you in the study's sweet spot without living in the gym.
  3. Keep your cardio. The lowest risk in the study belonged to people who did both. Lifting replaced nothing; it stacked.
  4. Log every session somewhere. The study measured decades of habit, not bursts of enthusiasm. A visible training history is the difference between guessing and knowing you have been consistent.
  5. Judge yourself over months, not weeks. Miss a week and the curve does not care. The dose that mattered here was the long-term average.
