Is 16 Minutes of Training a Week Enough? What a New Study Found

A new 6-week trial pitted 16, 27 and 90 minutes a week of bodyweight training against each other. The shortest protocol matched the longest on fitness.

Is 16 Minutes of Training a Week Enough? What a New Study Found

Quick answer: A randomised trial by Aube, Mendolia and colleagues, published 17 June 2026 in the Journal of Functional Morphology and Kinesiology, put 58 adults on 16, 27 or 90 minutes a week of bodyweight training for six weeks. All three groups improved their fitness by the same amount. Strength and endurance gains leaned slightly toward the longest protocol.

Sixteen minutes a week is four sessions of four minutes. It is less time than most people spend deciding what to watch.

That number sounds like a scam. It is also what one group in this trial actually did, four days a week, in a room with no equipment, and their cardio fitness improved as much as the group training nearly six times longer.

What the researchers actually did

Fifty-eight untrained but healthy adults were randomly assigned to one of three published bodyweight programmes, all stripped down so they could be done indoors with no equipment.

TAB (16 minutes a week). Four days a week, one Tabata block per day: eight rounds of 20 seconds all-out and 10 seconds rest, using burpees, mountain climbers, jumping jacks, or a squat thrust to shoulder press. Four minutes of work per session.

5BX (27 minutes a week). Three days a week. Five one-minute intervals at maximum effort, separated by a minute of rest: burpees, high knees, split squat jumps, mountain climbers, squat jumps.

AMRAP (90 minutes a week). Three days a week, 30 minutes each. As many rounds of a fixed circuit as possible, resting only when needed.

Before and after, everyone did a cycle test to volitional fatigue, a grip test, and max-rep tests on dumbbell row, chest press, shoulder press, Romanian deadlift, goblet squat, and a hollow hold. Every session was supervised.

The trial was pre-registered as a non-inferiority test, which matters. The researchers committed in advance to a threshold: if the short protocols came within 2.6 mL/kg/min of the long one on estimated peak oxygen uptake, they would count as not worse.

What they found

The fitness result came out flat. Everyone improved, and the confidence intervals for the difference between the short protocols and the long one sat comfortably inside the non-inferiority threshold the team had set in advance. The formal comparison for a group difference came back at p = 0.31, which means the study could not tell the three protocols apart on cardio fitness.

The muscular endurance tests are where it gets more interesting.

Look at the lower body. The 90-minute group added 18.5 goblet squat reps and 14.5 Romanian deadlift reps, roughly half again as many as the 16-minute group. The formal statistics could not call that a real difference at this sample size, but the pattern is consistent enough that the authors flagged it.

The cycle test told a similar story.

The team then ran a Bayesian model that pooled all the muscular endurance outcomes together. That model estimated the 90-minute group gained about 3.7 more reps on average than the 16-minute group, with a credible interval that stayed above zero. The 27-minute group sat in between and could not be separated from the shortest one.

So: identical on cardio fitness, probably a small edge to more volume on muscular endurance.

Why did the shortest protocol keep up?

Cardiorespiratory fitness responds mostly to how hard you push, not how long you push for.

Think of it as a ceiling test. Your peak oxygen uptake is the top of a range, and the way to raise a ceiling is to keep bumping into it. A 20-second burpee interval at genuine maximum effort bumps into it. Twenty-nine more minutes of moderate circuit work, with rest breaks whenever you need them, mostly happens below it.

That is the researchers' proposed explanation rather than something this trial measured directly, and it is worth saying plainly. What they did measure was cardiovascular load, and the 90-minute group's was far higher. It bought them nothing extra on the fitness test.

Muscular endurance behaves differently. Reps are cumulative in a way that a ceiling is not, so the group doing three times the work getting more of them is exactly what you would expect. The surprise is not that AMRAP won on reps, it is how small the margin was.

What this study doesn't prove

These were untrained people. Nobody had been in a structured programme for six months. Untrained bodies improve on almost anything, which compresses the gap between a good protocol and a great one. If you already lift four days a week, none of these numbers are yours.

Nothing here measured muscle growth. There was no DXA scan, no ultrasound, no biopsy. Max reps on a goblet squat is muscular endurance, not hypertrophy. A programme that raises your rep count is not automatically a programme that builds muscle.

Six weeks is short. The authors say so themselves. Differences between protocols often need longer to appear, and every comparable trial they cite ran four to six weeks too.

The protocols differed in more than time. They varied in exercise selection, interval length, work-to-rest ratio, and intensity. So this is a comparison of three named programmes, not a clean test of volume, and the authors flag it as a major limitation.

The non-inferiority threshold was generous. It was set at 2.6 mL/kg/min because that was the smallest gap detectable with a sample they could afford. Real differences smaller than that could exist and this trial would have missed them.

Fitness was estimated, not measured. Peak oxygen uptake was predicted from cycle power using a regression equation built on a separate group of 26 people. That is a reasonable proxy, not a gas-analyser reading.

The study was funded by Canada's Natural Sciences and Engineering Research Council. The authors declare no conflicts of interest.

How to test this in your own training

The trial reports a group average. You are one person, and the individual response analysis in this paper found the range of outcomes was wide even inside a single group. So run it yourself.

  1. Pick your floor, not your ideal. Decide the smallest amount of training you would actually do in a bad week. Four four-minute sessions is a real answer. So is two 20-minute ones.
  2. Log the sessions you complete, not the ones you planned. The whole point of a minimum dose is adherence, and adherence is only visible in hindsight. Write down what happened.
  3. Pick two numbers to watch. One strength or rep number (max push-ups, goblet squat reps at a fixed weight) and one work capacity number (how long a circuit takes). Test both before you start.
  4. Give it eight weeks, not six. Long enough for the trend to separate from a bad night's sleep.
  5. Retest under identical conditions. Same time of day, same weight, same rest. Then compare the two dates in your log rather than trusting your memory of how it felt.

The middle column is the one worth staring at. AMRAP asked for five and a half times the weekly minutes of TAB, and both left the six weeks with the same estimated fitness.
