Does Cardio Kill Gains? What the Research Says

A 21-study meta-analysis found running interfered with muscle and strength gains and cycling did not. How much cardio a lifter can actually afford.

Does Cardio Kill Gains? What the Research Actually Says

Quick answer: Not at normal doses. A meta-analysis of 21 studies found that adding endurance work to lifting reduced hypertrophy and strength effect sizes, but the damage tracked with how much and what kind: running hurt, cycling did not, and the longer and more frequent the cardio, the worse it got. Two or three moderate sessions a week is not the problem.

The advice arrives fully formed and unargued. Cardio kills gains. Skip it, or do it on rest days, or do it for exactly twelve minutes at 60% of maximum heart rate on a Tuesday.

Meanwhile people who lift and run and cycle keep getting bigger, which suggests the rule has conditions attached that nobody bothers to state.

What is the interference effect?

The interference effect is the observation that training for endurance and training for size at the same time can each blunt the other.

The mechanism usually offered is that endurance work and resistance work send the muscle different instructions. One asks for more mitochondria and better fatigue resistance. The other asks for more contractile protein. Push both hard enough and the signals compete.

That is the theory. The size of the effect in practice is the question that matters, and it has been measured.

How big is the effect?

Wilson and colleagues pooled 21 studies and 422 effect sizes in the Journal of Strength and Conditioning Research. They compared resistance training alone, endurance training alone, and both together.

For muscle size, resistance training alone produced an effect size of 1.23. Concurrent training produced 0.85. Endurance alone produced 0.27.

For strength, resistance training alone reached 1.76 against 1.44 for concurrent training.

For power, the gap was proportionally the largest: 0.91 against 0.55.

An effect size is a way of expressing how big a change was relative to the spread in the data. The concurrent groups still improved substantially on every measure. They improved less than the lifting-only groups.

So the interference effect is real, and what it does is shave the result rather than erase it.

Does the type of cardio matter?

Yes, and this is the finding that gets left out of the headline.

In the same meta-analysis, resistance training combined with running produced significant decrements in both hypertrophy and strength. Combined with cycling, it did not.

The proposed explanations are the eccentric loading in running, which causes more muscle damage, and the larger amount of muscle mass recruited. Neither has been isolated in a controlled trial, so treat both as reasonable rather than settled.

Practically: if you are going to do meaningful aerobic volume alongside a leg-focused programme, a bike interferes less than a long run does.

Does the amount matter more than the type?

Yes. The meta-analysis found negative correlations between endurance training frequency and the strength and hypertrophy outcomes, ranging from -0.26 to -0.35. For duration, the correlations were stronger, from -0.29 to -0.75.

A correlation of -0.75 is a substantial relationship. Longer endurance sessions were consistently associated with worse lifting outcomes.

Read that as a dose curve, not a switch. Twenty minutes on a bike twice a week sits at the bottom of that curve. Marathon training sits at the top.

Should you do cardio on lifting days or rest days?

If you are lifting three or four days a week, it barely matters. If you are lifting five or six, keep the hard cardio away from the muscles you are about to train.

The practical rules that follow from the evidence:

  • Separate them by several hours where you can. Cardio in the morning, lifting in the evening, or the reverse.
  • If they must be in the same session, lift first when hypertrophy is the goal. You want your best effort on the thing you are trying to grow.
  • Put long or hard cardio next to a lower-body rest day, not the day before squats.
  • Keep intense intervals rare. They cost more recovery than steady work at the same duration.

None of this needs to be perfect. The dose is doing most of the work.

Why is cardio worth keeping anyway?

Because the trade is not muscle against nothing.

Better aerobic fitness means faster recovery between sets, more work completed in a session, and a heart that handles the rest of your life. Lifters who cut cardio entirely often find their work capacity drops and their sessions get slower.

How do the ways to track this compare?

The only way to know your own answer is to keep both records in the same place and watch what your lifts do when your cardio changes.

A simple starting plan

  1. Pick a cardio dose and hold it for eight weeks. Two or three sessions of 20 to 30 minutes is a sensible default for a lifter.
  2. Choose cycling, rowing or incline walking over running if your legs are the priority right now.
  3. Log the cardio in the same place as your lifts, with the mode, the duration and the effort. bike 25 min easy is enough.
  4. Watch your top sets on two lifts, one upper and one lower. Those are your interference detector.
  5. Change one thing at a time. If squat numbers stall, cut cardio duration before you cut frequency, since duration had the stronger negative relationship.
