Does Creatine Timing Matter? What a New Study Found

Quick answer: A small pilot trial by Ben Maaoui and colleagues, published 1 June 2026 in Nutrients, gave 11 physically active men a single creatine dose before, during or after training. The pre-workout dose produced the highest bench press and squat loads. The effect over taking nothing was small, and the placebo condition behaved oddly enough to demand caution.

Every gym has this argument. One person swears by creatine in their pre-workout shake, someone else insists it only matters that you take it daily, and a third has been mixing it into their post-workout protein for years.

They are all half right, which is why the argument never ends. A new trial finally timed a single dose three different ways and measured what happened in that session.

What the researchers actually did

Eleven physically active men each completed the same training session five separate times, a week apart, in a randomised order.

The session never changed: bench press then back squat, six sets each at 80 percent of their one rep max, with the reps stepping down from 12 to 7 and two minutes of rest between sets. Everything ran between 6pm and 9pm to keep body-clock effects out of it.

What changed was when they drank the creatine. Each man got 0.1 grams per kilogram of body mass of creatine monohydrate dissolved in 500 ml of water, so roughly 8 grams for an 83 kg lifter. There was no loading phase and no daily supplementation, just one dose per session.

The five conditions were: creatine two hours before training, creatine split into equal sips between sets, creatine immediately after training, a maltodextrin placebo taken two hours before, and a control session with nothing at all.

The main measurement was the load lifted on bench press and back squat. Blood markers, jump height, mood, perceived effort and soreness were all measured too, as secondary outcomes.

For the back squat, the story is consistent. Creatine before training beat the during-training dose, the placebo and the control condition. The effect sizes were small, between 0.20 and 0.49 by the paper's own numbers, which in plain terms means a real but modest difference.

For the bench press, the picture is messier. The paper reports that the pre-workout dose beat placebo and control, but the plotted mean for the after-training condition sits higher than the pre-workout one without any statistical marking. That inconsistency is why the chart above should be read as approximate rather than definitive.

The second finding is about muscle damage. Creatine kinase, an enzyme that leaks into the blood when muscle fibres are stressed, was measured straight after each session.

The control session produced significantly lower creatine kinase than the during and after conditions. Creatinine, a marker of kidney workload, came out lower after the pre-workout dose than after taking creatine during training, after training, or not at all.

Everything else was flat. Countermovement jump height and power, perceived exertion, perceived recovery, delayed-onset muscle soreness, mood scores and a cognitive attention test showed no differences across the five conditions.

Why would timing change anything at all?

It is not obvious that it should. The mechanism is the weak link in this finding, so it is worth walking through slowly.

Creatine works by topping up phosphocreatine, the fast-access energy store your muscles raid during the first ten to fifteen seconds of a hard set. Think of it as a small battery beside each muscle fibre. Saturating that battery is what makes creatine useful, and saturation takes days of consistent intake, not one drink.

A single dose two hours before training does raise blood creatine. Whether enough of it reaches the muscle and gets stored in that window to change a set of eight is another question, and this study did not measure muscle creatine content at all.

The authors offer a plausible explanation involving greater creatine availability during the session. That is their proposed mechanism, not something the trial demonstrated.

A simpler explanation is sitting in the data. The placebo condition scored lowest of all five, below doing absolutely nothing. If placebo genuinely underperformed no-treatment, then the comparison every "creatine wins" claim rests on is unstable. Against the control condition, the pre-workout advantage shrank to effect sizes of 0.24 and 0.28, which is small.

What this study doesn't prove

  • Eleven men, one session each. The authors call it a pilot trial and say plainly that the findings are exploratory and need confirming with a larger sample. Eleven people is enough to spot a large effect and nowhere near enough to trust a small one.
  • The placebo condition is a problem. Scoring below the no-supplement control suggests something went wrong with that arm, whether that was expectation, order effects or chance. The paper's own conclusion calls for "robust placebo/control structures" next time.
  • This is acute, not chronic. The trial measured one session. It says nothing about whether timing changes muscle or strength gained over months, which is the outcome most people actually care about.
  • Physically active young men only. No women, no older adults, no untrained beginners, and no competitive lifters. Average age was 26.
  • The bench press figure does not match the bench press statistics. The plotted mean for the after-training condition is the highest of the five, yet the paper reports the pre-workout condition as the superior one. Something is off in either the figure or the reporting, and it is not resolvable from outside.
  • Muscle creatine was never measured. The proposed mechanism, more creatine available during the set, was assumed rather than tested.

On the money side, the paper states that the research received no external funding and that the authors declare no conflicts of interest.

How to test this in your own training

  1. Fix everything else first. Same session structure, same time of day, same sleep and caffeine. One variable at a time or the test tells you nothing.
  2. Take your usual daily creatine as normal. Saturation is the part with strong evidence behind it. Timing is what you are experimenting with, not whether to take it.
  3. Run four weeks with your dose 60 to 120 minutes before training, then four weeks with it after. Keep the dose identical.
  4. Log every working set: weight, reps per set, and reps in reserve. The effect you are hunting for is small, so a summary like 3x8 will hide it. 80 8,8,7 RIR1 will not.
  5. Compare the same lifts across the two blocks. If your top sets look identical, you have your answer, and it is the answer this study would predict for most people.

An effect this small is invisible without a record. A difference of two or three kilos on your top set is exactly the size of a normal good day, which means memory cannot separate it from noise. Only a per-exercise trend can.
